Simplicity, consistency, and evidence based choices tend to serve vegans far better than an ever expanding collection of trendy powders and pills. Revisit your stack periodically, ideally alongside routine bloodwork, since nutrient needs shift with life stage, activity level, geography, and overall diet quality, and a stack that made sense a few years ago may no longer reflect what your body actually needs today.
Omega-3 Without Fish: ALA, EPA, DHA, and What Algae Changed
Omega-3 is not one nutrient. It is a family, and the plant member is not the one most of the health claims are about. Understanding the difference takes five minutes and saves you from both the panic and the pointless supplement aisle.
Three molecules, two jobs
- ALA (alpha-linolenic acid) is the essential one: your body cannot make it, so it must come from food. Flaxseed, chia, hemp, walnuts, and rapeseed oil are the main sources. Adults are generally advised to get around 1.6 g a day for men and 1.1 g for women.
- EPA (eicosapentaenoic acid) and DHA (docosahexaenoic acid) are the long-chain forms found in oily fish. DHA is a major structural component of the brain and the retina; EPA is involved in inflammatory signalling.
The body converts ALA into EPA and then into DHA, but inefficiently. Conversion to EPA is often estimated at somewhere around 5 to 10 percent, and conversion onward to DHA at a few percent or less, with wide variation between individuals and generally higher rates in women. High intakes of omega-6 linoleic acid (sunflower, corn, and soybean oil) compete for the same enzymes and push conversion down further.
So does that mean plant eaters are deficient?
Blood and tissue levels of EPA and DHA are consistently lower in vegans than in fish eaters. That is not in dispute. What is much less clear is whether that difference produces worse health outcomes, and the evidence there is genuinely mixed rather than reassuring or alarming. Vegans do not show the rates of cognitive or cardiovascular harm that a simple deficiency model would predict, which suggests the body adapts, that conversion rates rise when intake is low, or that the marker matters less than assumed.
The honest position: this is an area of active research, the downside risk is low, and the fix is cheap.
The fix
1. Get enough ALA, and get the ratio less silly
One tablespoon of ground flaxseed supplies roughly 1.6 g of ALA, which covers the adult recommendation on its own. Chia, hemp seeds, and walnuts do similar work. Two practical notes: flaxseed must be ground, since whole seeds pass straight through, and ground flax should live in the fridge or freezer because the oil goes rancid quickly.
Reducing omega-6 helps the conversion side. That does not mean fearing seed oils; it means not cooking everything in sunflower oil while also taking a flax supplement and expecting the arithmetic to work. Olive oil and rapeseed oil are lower in omega-6.
2. Consider algal oil
EPA and DHA in fish do not originate in the fish. They come from microalgae, which the fish accumulate up the food chain. Algal oil supplements skip the fish entirely: same molecules, cultivated directly, with no mercury, no PCBs, and no ocean bycatch.
Typical supplements provide 200 to 500 mg of combined EPA and DHA per capsule, and common practice is to take one daily or a few times a week. This is the single supplement, after B12, that most plant-based nutrition guidance suggests considering. It becomes considerably more important in pregnancy and breastfeeding, since DHA is central to fetal and infant brain development.

What to ignore
- Flaxseed oil marketed as an EPA source. It is ALA. The conversion problem does not disappear because the bottle is expensive.
- Omega-3 fortified products with tiny amounts. A cereal advertising omega-3 often contains a few milligrams of ALA, which is nothing next to a tablespoon of flax.
- The idea that you must match a fish eater's blood levels. There is no established target for a plant-based population, and chasing a number derived from a different diet is not obviously useful.
The seafood side of the ledger
Worth noting that fish is not a free lunch either. Federal advice on EPA and FDA advice about eating fish exists precisely because larger predatory species accumulate methylmercury, which is why pregnant people are told to limit or avoid certain fish while being told to get more DHA. Algal oil resolves that particular contradiction neatly.
A workable routine
- A tablespoon of ground flax or chia most days, in porridge, a smoothie, or on toast.
- Walnuts as a default nut.
- Olive or rapeseed oil for everyday cooking.

Buying and storing it properly
Two practical details do more than the brand choice.
Flaxseed. Buy whole seeds and grind them in small batches in a coffee or spice grinder, or buy pre-ground and keep it in the freezer. The oil oxidises quickly at room temperature, and rancid flax smells faintly of paint. Whole seeds pass through undigested, so grinding is not optional if you want the ALA.
Algal oil. Check the label for the actual EPA and DHA content per capsule rather than the total oil weight, since the two can differ by a factor of five between products. Look for a product in a dark bottle or an opaque capsule, and keep it in the fridge once opened. Some products supply DHA only; a combined EPA and DHA product is generally the better default unless a clinician has told you otherwise.
